workout: (14 miles total): w/u,
Schiffy 5k: 2 OA (lead for 2.5mi). 3mi @ 17:08 (BIG PR!). 2mi PR 11:14 @ {5.32, 5.42}!  :personal-record: insane finish, we (top3) got lost at the end (confusing, no direction): 1st hopped a fence (17:17), i went around (18:05), 3rd followed me. nuts. lmfao but frustrating, c/d
- https://www.strava.com/activities/1459265415
- PR's: :personal-record:
- declaring a 17:39 5k PR :personal-record: and don't give a fu*k.. 17:08 for 3 mi & a 6:1X 0.15 (confused/lost) finish still came out to 17:48 watch time.. so 17:39 is my time. kiss my ass wrecked course.
- 3 mi @ 17:08 (-3s?)
- 2 mi @ 11:14 (-6s)
- 5k @ 17:39 (-4s)
- cooper's test: 2.13 mi in 12 minutes!
- official 5k: 18:05

http://www.adarq.org/progress-journals-experimental-routines/warpspeed-to-the-new-scenario/msg140174/#msg140174

Serpentine 5k:

unofficial/watch time: 19:13 5k :personal-record: :personal-record:  :personal-record: (last one was 20:40, just under 2 months ago!)
mile: 6:07  :personal-record: :personal-record: :personal-record:
KM: 3:45  :personal-record: :personal-record: :personal-record:
1/2 mile: 2:58  :personal-record: :personal-record: :personal-record:
400m: 1:25  :personal-record: :personal-record: :personal-record:

Decent day out. 400m obviously not an all-time PR, just a Strava one. All this having only run 4 miles <7:00 since the last race. When I have proper 5k focussed sessions it's gonna be sick. Next focus for now is the half marathon, though! Lots of tempos in my future.

1 x 1 @140kg Deadlifts

Wasn't planning to deadlift, but just to join this guy he got me to work up to 140kg
which is a lifetime PR.
Warm up drills
   - a walk, b skip quick powerful switch (heel to hams focus), a runs, dribbles small to big to run, straight leg to runs (force, reflex, go up/forward). force to hit the ground before it hits the ground knee/hip is at 90 degrees.
   - acceleration: low heel recovery, shin angle low, drive legs back before hitting the ground and drive thighs/knee forward not up
-------------------------------------------------------------
Measuring reminder:
5 toe to heel steps = 148cm
------------------------------------------------------------------------

Strength comes from the legs, Power comes from the torso and Speed comes from the arm. Al Vermeil
Arm also aids the legs in driving it down with power - seifullaah73

Thanks, I have mixed emotions because I used a belt. Not sure how much that takes away from the lift.
