if you think a competition will help keep you motivated then go for it! and if you do, then do the simplest program you can find that gets gains. hell, if you can get gains on starting strength then milk that for all it's worth. if not then something like texas method or boring but big would probably work great.

the possibility that you will ever run under 11 seconds is extremely remote. that said, people on here have given you all kinds of templates and plans over the years. you just ignore everything because it seems too hard or you don't want to do it or whatever. if you have a coach, then you should do what your coach says and not make excuses why you can't. if you don't trust your coach, leave your coach.

suggestion: SL cushion balancing for time, and then with added stimuli.

for example,

easy level
- stand on one leg on a thick cushion for time (30-60s)

moderate level
- stand on one leg on a thick cushion and do bw single-leg DLs
- SOOLOATC and do single-leg partial squats
- SOOLOATC and chest-pass a ball against the wall or to a partner
- SOOLOATC and close your eyes, for time

difficult level
- SOOLOATC and throw a ball against the wall or to a partner at a variety of angles, so the catch location varies
- SOOLOATC and do single-leg DLs but reaching out to points in a 180-degree arc on the floor
- SOOLOATC and do single-leg DLs and partial squats with your eyes closed

about 13-14 of these were ME. mixed in a few submax jumps focusing on relaxation. overall not great, best maybe 35 and most under that.

- ME pogo x 10,10,10

- MR half tuck x 30,30

- DB OHP 45s x 10+3+3+3
go to 50s next time. hurts wrists a little but thumb is okay.

- pull up x 10+3+3+2+1
weak, this was hard.

- stretch
